How to build a weekly swim training plan (2, 3, 4 or 5 swims)

Consistency beats cleverness. Two well-chosen swims a week will do more for you than five random ones — as long as each session has a job and the hard ones are not stacked on top of each other.

Four rules for any week

  1. One focus per session. Technique, endurance, threshold, sprint, race pace or strength — pick one and do it properly.
  2. Never two hard days back to back. Threshold and sprint sessions want at least one easy day or one rest day between them.
  3. Technique when you are fresh. Drills at the end of a tiring session teach you a tired stroke.
  4. One long swim. Whatever your total volume, one session should be clearly the longest of the week.

Week structures

The pattern matters more than the exact weekday. Shift them to fit your pool times — keep the spacing between the hard days.

How much volume?

Volume follows time in the water, not ambition. A useful starting point: 2,500–3,500 m per session for a fitness swimmer, 3,000–4,500 m for a triathlete building towards middle or long distance. Add distance before you add intensity, and add it to the long swim first.

Hard weeks and easy weeks

Three weeks of building followed by one easier week works for almost everyone: keep the same number of swims in the easy week, cut the main sets roughly in half, keep the technique. That is also the week to retest your CSS.

Open water and race weeks

In the four weeks before an open-water race, turn one session a week into continuous swimming: 3 × 800 m or 2 × 1,500 m at race effort with short rest, sighting every six to eight strokes. Race week keeps the frequency and cuts the distance — two short swims with a few race-pace 100s is plenty.
